Nutritional priorities

Each bar shows the plan's approximate intake as a percentage of the daily recommended intake for an adult woman aged 19–50. The darker part is the low end of the plan range; the lighter part is the high end. 100% means the recommendation is fully met.

Plan 450–550 mg · Adequate Intake 425 mg

Omega-3

Prioritise Titus/mackerel and sardines 2–3 times weekly.

There is no RDA for EPA/DHA, so the target here is frequency: oily fish 2–3 times a week.

Reference values: US/Canada Dietary Reference Intakes for women 19–50 (RDA, or Adequate Intake for fibre, choline and potassium). Needs differ with age, pregnancy or breastfeeding, so these are a guide, not a personal prescription. Because most iron in this plan is plant-based, which is absorbed less readily, the vitamin C pairing in section 3 matters.

3. Your Iron & Absorption Plan

Iron is one of your key nutritional priorities.

Every day: include an iron-rich food

  • Beans
  • Sardines
  • Titus/mackerel
  • Ugu/spinach
  • Eggs
  • Chicken
  • Pumpkin seeds where available

Add vitamin C to the same meal

  • Orange
  • Guava when available
  • Pawpaw
  • Tomato
  • Fresh pepper
  • Bell pepper

This helps your body absorb plant-based iron more effectively.

Keep away from your main iron-rich meal

Tea · coffee · cocoa drinks

Ideally leave 1–2 hours between these drinks and your iron-rich meals.

If using calcium-rich foods or supplements, avoid taking them at the same time as your most iron-focused meal where practical.

IRON FOOD + VITAMIN C = BETTER ABSORPTION

Your beans + vegetables + fish meals have been deliberately paired with vitamin-C-rich foods for this reason.

4. Support Your Gut

Every day

If tolerated: include a small serving of plain unsweetened yoghurt or fermented vegetables.

If you develop persistent bloating, reflux, abdominal pain or significant bowel changes, report this rather than simply adding more fibre or supplements.

5. Stabilise Your Blood Sugar

For the next 4 weeks

Watch for improvement in: post-meal sleepiness · afternoon crashes · sugar cravings · excessive hunger

6. Stress & Nervous-System Reset

Morning

5–15 minutes outdoor light + 3–5 minutes prayer/slow breathing

During the day

20–30 minute walk

Take short pauses when overwhelmed. Schedule time outside the house and activities that bring enjoyment rather than productivity.

When stressed

STOP → BREATHE → NAME THE STRESSOR → IDENTIFY WHAT YOU CAN CONTROL → TAKE ONE ACTION

Daily affirmation

“I do not have to solve everything today. I can slow down, breathe, choose what I can control and allow my body to recover.”

7. Sleep Reset

Track: bedtime · wake time · awakenings · sleep quality · morning energy.

8. Thyroid & Hormone Support

Give your body the nutritional building blocks it needs:

Protein + iron + selenium + zinc + iodine + B vitamins + magnesium + adequate dietary fat + adequate sleep
Use iodised salt in normal cooking quantities. Do not use high-dose iodine or kelp supplements without professional guidance.

For hormone and libido support

Persistent vaginal dryness or painful intercourse should be assessed by a healthcare professional rather than assumed to be a hormone or nutrient deficiency.

9. Sunlight + Movement

Use your daily walk to support movement, stress regulation and vitamin-D physiology.

Walking

Aim for 20–30 minutes of walking most days.

Sunlight

For vitamin-D-producing sunlight, include some outdoor exposure from late morning into early afternoon, when UVB is generally more available. Start with approximately 10–20 minutes, 3–5 days/week, while avoiding sunburn.

Because vitamin-D production varies greatly between individuals, test 25-hydroxyvitamin D if vitamin-D status needs to be assessed.

Your 4-Week Commitment

Every day

Eat well · Hydrate · Walk · Get daylight · Breathe · Protect your sleep

Every week

20+ plant foods · Oily fish 2–3× · 2 strength sessions · Time outdoors · Time for enjoyment
